Ever gritted your teeth through a 60-second cold shower after leg day and wondered whether that did anything? Same. Most of the time, it didn’t do much. Cold water is a real stimulus, but a stray burst of it isn’t contrast therapy. That’s just being cold.
Contrast therapy is heat and cold in a deliberate order, at set temperatures, for set durations, in repeated rounds. Change the order or the clock and you change what your body actually does with the session. Here’s how the sequence works and why the timings aren’t arbitrary.
Heat first: what the sauna is actually doing
Your body treats heat as a mild stressor and responds by moving blood outward. In a dry sauna at 80 to 100°C (roughly 175 to 210°F), skin temperature climbs within a couple of minutes and the blood vessels near the surface widen. Core temperature follows more slowly. Heart rate drifts up into the zone you’d hit on an easy bike ride. That’s why 15 to 20 minutes feels like work rather than lounging.
Two useful things come out of that. Muscle tissue warms through, and connective tissue gets more pliable, which is why stretching after heat feels noticeably easier than stretching cold.
A steam room does something similar by a different route. It sits much cooler (around 40 to 50°C) but at close to 100% humidity, so sweat can’t evaporate off your skin and the heat feels heavier. If dry heat gives you a headache or dries out your sinuses, steam is the friendlier option.
Pro tip: sit on the lower bench for your first few sessions. The top bench can be 20 degrees hotter and there’s no medal for it.
The cold half: two to five minutes, not fifteen
Cold does the opposite, fast. At 10 to 15°C (50 to 59°F), surface vessels clamp down and blood gets pulled towards your core. The cold shock response arrives in the first 30 seconds. You gasp involuntarily and your breathing goes shallow and quick. Heart rate jumps at the same time. Controlling that breathing is the actual skill. Slow nasal inhale, long exhale, shoulders down, jaw loose.
Two to five minutes is the working window. Longer isn’t better. Past five minutes at plunge temperatures you’re mostly accumulating cold stress and raising your risk of after-drop, where your core temperature keeps falling for a while after you get out. Numb toes aren’t evidence of a good session.
Trust me, the person doing seven minutes for the story is getting less out of it than the person doing three and repeating the cycle.
Sequencing is the whole game
Start with heat and follow it with cold. Then go back to heat and run the cycle again. Roughly three or four minutes of heat for every one minute of cold, two to four rounds. That ratio keeps the vessel dilation and constriction cycling instead of leaving you parked in one state.
What you end on depends on your day. Finishing cold leaves you alert and tends to reduce how sore you feel the next morning. Finishing warm suits an evening session, because the gradual drop in core temperature afterwards helps you fall asleep. Head-to-head evidence on the two endings is thin, so pick based on when you trained and when you’re sleeping rather than on what a podcast told you.
Random plunging isn’t a protocol. The clearest example of that structure in practice is TH7, an Australian recovery centre group that runs its hot-and-cold sessions as fixed, timed sequences instead of leaving you to guess. Their signature Nordic session moves through 20 minutes of sauna, 10 minutes of contrast pools, 20 minutes of steam and a 2-5 minute cold plunge in that order. The sequence works the body’s thermoregulatory system to improve circulation and speed up muscle recovery. TH7 Body Labs operates across Brisbane and Noosa and runs seven different protocols, including infrared and compression options. Its facilities are used by professional sporting teams including the Brisbane Broncos, the Wallabies, the Brisbane Lions and the Brisbane Bullets.
Which brings up the DIY question. A home setup can work: a chest freezer plunge and a barrel sauna in the yard will do the job. The gap is temperature control and repeatability. Your shower can’t hold 12°C, and it drifts as the tank empties. Almost nobody sits in a hot shower for 20 straight minutes either. If you can’t hold the numbers, you can’t hold the protocol, and you end up with a cold rinse you’ve labelled recovery.
When the plunge works against you
Here’s the part that gets skipped. Cold water immersion straight after heavy resistance training appears to blunt some of the muscle-building adaptation from that session. The cold suppresses exactly the inflammatory signalling your body uses to decide it should get stronger.
So if your current goal is size or maximal strength, keep the plunge several hours away from your lifting, or save it for rest days. If your goal is feeling fresh tomorrow, after a game, a long run, a heavy training week or back-to-back competition days, plunge away. Recovery speed and adaptation are different objectives and you can’t fully optimise both in the same hour.
Skip the cold entirely if you’re pregnant. The same goes for a heart condition or blood pressure that isn’t well managed, and talk to your doctor first either way. And don’t plunge alone. Cold shock does strange things to judgement.
Your first proper session, start to finish
Give yourself an hour and run it like this:
- Sauna, 15 minutes. Sit low and breathe normally. Get out if you feel lightheaded. 2. Cold, 2 minutes. Get your breathing under control before you start counting. 3. Sauna or steam, 12 minutes. Do some easy mobility work while you’re warm. 4. Cold, 2 minutes. 5. Optional third round if you’re feeling good, then rest for 10 minutes and drink something with electrolytes in it.
Do that twice a week for a month and you’ll have a much better read on whether contrast therapy does anything for you than four weeks of 45-second showers ever would.
